How to do the barbell shrug, step by step

  1. Set a barbell in a rack at mid-thigh height and grip it just outside your legs.
  2. Stand tall with the bar at arms' length, chest up, and a soft bend in the knees.
  3. Brace your trunk and keep your arms completely straight — they are hooks, not movers.
  4. Shrug your shoulders straight up toward your ears as high as they will go.
  5. Hold the top for a full one-to-two-second squeeze.
  6. Lower the shoulders slowly for two seconds until you feel a stretch in the traps, then repeat.

Form cues that fix most reps

Shrug straight up and down — picture your shoulders sliding along vertical rails.

Own the pause at the top; a shrug without a hold is mostly bar bounce.

Let the shoulders sink into a full stretch at the bottom of every rep instead of guarding halfway.

Common mistakes (and the fix)

Rolling the shoulders in circles
The traps lift straight up, so roll nothing.
Loading so heavy the range shrinks to an inch
Cut the weight until the shoulders truly reach the ears.
Bending the elbows to help the bar up
Keep the arms dead straight and let the traps do everything.

What muscles do barbell shrugs work?

The upper trapezius is the target, with the levator scapulae assisting and the forearms working hard to hold the bar. Nothing else meaningfully contributes when the arms stay straight — that isolation is the point.

How many sets and reps of shrugs?

Do 3–4 sets of 10–15 reps with a one-to-two-second hold at the top. The traps respond well to volume and squeeze, so a moderate bar held honestly beats a heavy bar bounced.

Do I even need shrugs if I deadlift?

Deadlifts load the traps isometrically and build plenty of base mass. Shrugs add direct work through an actual range of motion, which matters if upper traps are a visual priority. If yours grow fine from deadlifts alone, shrugs are optional; if not, 3 sets twice a week closes the gap.
