Overhead Cable Extension

Facing away from a pulley with a rope behind your head, every rep loads the long head through a range pushdowns never reach, and recent research keeps finding that overhead triceps work outgrows arms-down work.
How to do the overhead cable extension, step by step
- Set a rope on a pulley at roughly chest to head height and grab the ends.
- Turn away from the machine, press the rope overhead, and step forward into a staggered stance.
- Lean your torso slightly forward with elbows bent, pointing mostly at the ceiling, hands behind your head.
- Extend your elbows until your arms are straight overhead, keeping the upper arms as still as possible.
- Squeeze the triceps at lockout.
- Bend the elbows to lower the rope behind your head for two to three seconds, feeling a deep stretch, then extend again.
Form cues that fix most reps
The stretch behind your head is the reason this exercise exists — take the elbows through their full bend every rep.
Keep the elbows tracking forward-and-up rather than flaring wide; some flare is normal, but the upper arms shouldn't wander.
Set the pulley near head height rather than at the floor — the line of pull stays truer and the setup fights you less.

What muscles does the overhead cable extension work?
All three triceps heads extend the elbow, but the overhead arm position stretches the long head across the shoulder, giving it the largest share of the work. That long head makes up most of the triceps' visible mass, which is why this movement matters.
How many sets and reps should I do?
Three sets of 10–15 controlled reps works well. The stretched position is demanding on the triceps tendon, so build weight gradually and prioritize a full, slow lowering phase over a heavier stack.
Overhead extension vs pushdown — do I need both?
They complement each other: the pushdown loads the triceps hardest near lockout with the arm at your side, while the overhead extension loads the long head in its stretched range. If you can only pick one for growth, current evidence favors the overhead version — but a complete triceps program includes both.
