3-Day Full Body Workout Plan for Beginners

Three full-body sessions a week is the most reliable way ever devised to start lifting: every muscle gets trained three times a week, every session is built around one big compound lift, and there is enough accessory work to keep it interesting without wrecking your recovery. This is the plan we recommend to almost everyone who is new to the gym.

Each day pairs a lower-body compound, an upper-body push, and an upper-body pull, then finishes with two lighter accessories. Sessions take 45–60 minutes. Rest at least one day between workouts — Monday, Wednesday, Friday is the classic split.

Is 3 days a week enough to build muscle?

Yes — for beginners, three full-body days beat most 5–6-day splits because every muscle is trained three times a week at high quality. Research on training frequency consistently shows beginners grow just as well on 3 days as on more, provided weekly volume is similar.

How long should I run this program?

At least 12 weeks, and realistically as long as it keeps working — many lifters progress on a 3-day full body plan for a year or more. Switch when adding weight stalls for several weeks despite good sleep and eating enough.

Can I do this workout plan at home?

You need a barbell, squat rack, bench and a cable or band substitute for pulldowns. If you train at home without equipment, start with the Home Bodyweight plan instead and switch to this one when you join a gym.
