Goblet Squat

Hold one dumbbell at your chest and squat — that simplicity is the goblet squat's whole appeal. The front-loaded weight counterbalances your hips, making a deep, upright squat easier to find than with a barbell, while the quads, glutes, and core all work to control it. It is the best squat variation for beginners and a legitimately useful high-rep quad movement for experienced lifters.

How to do the goblet squat, step by step

  1. Hold a dumbbell vertically against your chest, cupping the top end with both palms.
  2. Stand with feet shoulder-width apart, toes turned out 15 to 30 degrees.
  3. Tuck the elbows in so they point down, not out.
  4. Brace, then squat down between your legs until your elbows lightly brush the insides of your knees.
  5. Keep the dumbbell in contact with your chest the entire time.
  6. Drive through the whole foot to stand tall, and repeat without letting the weight drift away from you.

Form cues that fix most reps

Let the elbows travel inside the knees at the bottom — it is a built-in depth gauge.

Keep the dumbbell glued to your sternum; if it drifts forward, the set is over.

Sit down, not back — this squat wants a vertical torso.

Common mistakes (and the fix)

Holding the dumbbell away from the chest, which torches the arms before the legs
Rest it against your sternum and squeeze it in.
Stopping at half depth
The counterbalance exists precisely so you can squat deep, so use the range.
Heels rising at the bottom
Widen the stance slightly or turn the toes out a touch more.

What muscles does the goblet squat work?

The quads lead, the glutes and adductors drive you out of the deep bottom position, and the core and upper back work continuously to keep the front-loaded dumbbell from pulling you forward. It is a full lower-body movement in a beginner-friendly package.

How heavy should a goblet squat be?

Progress until holding the dumbbell becomes the limiting factor — for many lifters that arrives somewhere in the 8 to 15 rep range with the heavier dumbbells in the rack. At that point the movement has done its job and a barbell squat, hack squat, or heavy split squat is the natural next step.

Is the goblet squat enough for leg growth at home?

For newer lifters, absolutely — 3 to 4 sets of 10 to 15 deep reps a couple of times per week builds real quad and glute size. Once the heaviest dumbbell you own feels light, add a pause at the bottom, slow the descent to 3 seconds, or move to Bulgarian split squats to keep progressing.
