Bodyweight Workout Plan: 3 Days, No Equipment

Beginner3 days/week46 working sets/week

No gym, no barbell, no problem — this three-day plan builds real strength and muscle with push-up variations, rows, single-leg work and direct core training. The only nice-to-haves are a doorframe pull-up bar and something sturdy to row under; everything else is furniture and floor.

Bodyweight training progresses by making movements harder, not heavier: elevating feet, slowing tempo, moving toward single-limb versions. Each day covers a push, a pull, a squat or hinge pattern, and core, so nothing gets left behind.

FAQ

Can you build muscle with just bodyweight exercises?

Yes — muscle responds to effort near failure, not to iron specifically. Push-up and row variations taken within a couple reps of failure grow muscle the same way weights do. The catch is progression: past a certain strength level you must keep finding harder variations, which is where weights become more convenient.

What do I need for the pulling exercises?

A doorframe pull-up bar solves everything. Without one, do inverted rows under a sturdy table, or fill a backpack with books for rows. Skipping pulling work entirely is the most common home-training mistake — don't.

How many times a week should I do this?

Three days with a rest day between each, like Monday/Wednesday/Friday. On rest days, walking or easy cardio is fine and helps recovery.
